Healthiest Cooking Oils Explained: Fats, Smoke Points, and Heart Health

Not every cooking oil belongs in every pan. The oil that shines in a salad dressing can turn bitter, or release harmful compounds, the moment it hits a hot skillet.

What Actually Makes an Oil One of the Healthy Fats?

Every cooking oil is a mix of three building blocks: saturated fat, monounsaturated fatty acids (MUFAs), and polyunsaturated fatty acids (PUFAs). The balance of these fatty acids determines how an oil behaves in the pan and how it may influence cholesterol levels over time.

MUFAs are abundant in olive and avocado oils, while PUFAs include both omega-3 fatty acids and omega-6 fatty acids, which are essential fats the body cannot produce on its own. The balance of these fatty acids influences an oil’s nutritional profile as well as how it performs during cooking.

Oils higher in monounsaturated and polyunsaturated fats generally fall into the healthy fats category. Oils higher in saturated fat, like coconut oil, butter, and palm oil, behave differently in the body and on the stove. Coconut oil is the one that trips people up most often, since its reputation as a health food runs ahead of what the research actually shows about its saturated fat content.[2]

Research suggests that swapping saturated fat for unsaturated fat is associated with lower LDL, often called "bad" cholesterol, and a lower risk of heart disease.[3][7]

Refined vs. Unrefined Oils

The degree of processing also matters. Unrefined or cold-pressed oils, such as extra virgin olive oil, retain more naturally occurring antioxidants, polyphenols, flavor compounds, and pigments because they undergo minimal processing.

Refined oils are filtered and processed to remove impurities, producing a more neutral flavor and a higher smoke point. Neither type is inherently healthier: the best choice depends on how the oil will be used. Cold-pressed oils often shine in dressings and lower-heat cooking, while refined oils are generally more suitable for prolonged high-temperature cooking.

Smoke Point Explained: Why the Temperature You Cook At Matters

Smoke point is the temperature at which an oil starts to break down and visibly smoke. Most common cooking oils smoke somewhere between 400°F and 500°F.[1]

Past that point, an oil does not just taste burnt. The fatty acids degrade through hydrolysis, oxidation, and polymerization, and the oil can release free radicals and other byproducts that evidence indicates are not great for you.[1][12]

A high smoke point oil suits searing or deep frying. A lower smoke point oil is often better saved for salad dressings or gentle sauteing.

Smoke point is not the whole story, though. Oxidative stability, or how well an oil resists breaking down under heat over time, can matter just as much as the number on a chart.[5][12]

Extra Virgin Olive Oil: A Kitchen Staple for Heart Health

Extra virgin olive oil, often shortened to EVOO, is the least processed form of olive oil, pressed straight from olives without heat or chemical refining. EVOO is high in monounsaturated fat, primarily a fatty acid called oleic acid, which typically makes up 55 to 80 percent of its total fat content.[3]

Extra virgin olive oil is also rich in naturally occurring polyphenols, antioxidant compounds that help protect the oil from lipid oxidation during cooking while contributing to many of the health benefits associated with the Mediterranean diet.

For years, home cooks were told to save EVOO for dressings and finishing a dish, since its smoke point runs lower than many refined oils, generally 350°F to 410°F.[1] Newer research complicates that advice. A 2018 study that heated ten common cooking oils to high temperatures found that EVOO held up better than several oils with higher smoke points, producing fewer harmful compounds overall, likely thanks to its natural antioxidants.[5] Earlier work on olive oil under sustained deep-frying conditions points the same direction.[13]

Natalie Golba, Healthiest Chef's co-founder and a nutrition educator trained through Harvard Medical School and Stanford University School of Medicine continuing education programs, still reserves extra virgin olive oil for lower and medium heat cooking, like sauteing or finishing a dish, and leans on a more neutral, higher smoke point oil for very high heat searing.

Olive Oil, LDL Cholesterol, and Heart Disease Risk

Olive oil in general, not just the extra virgin grade, is closely tied to cardiovascular health in the research.

The American Heart Association notes that olive oil has the highest percentage of monounsaturated fat among edible plant oils, which is linked to lower LDL and higher HDL, the "good" cholesterol.[3]

Large population studies have connected regular olive oil intake with a lower risk of dying from heart disease and other causes over the long term.[3] That does not make it a cure for anything, but compared with saturated fat sources like butter or lard, it looks like the better everyday choice for people focused on heart health.

Light olive oil, sometimes just labeled "pure," is more refined than EVOO. That refining raises its smoke point to around 465°F, making it a reasonable pick for higher heat cooking when you still want that same fat profile.[1]

Avocado Oil and Cooking Stability at High Heat

Avocado oil is pressed from the fruit's flesh rather than a seed, and its fat profile looks a lot like olive oil's, dominated by monounsaturated fat.[6] 

Like olive oil, avocado oil is naturally rich in MUFAs, particularly oleic acid, which has been associated with favorable effects on blood lipids when it replaces saturated fat in the diet.

What sets it apart is the smoke point: refined avocado oil typically handles 500°F to 520°F, among the highest of any common cooking oil.[6]

That cooking stability makes avocado oil a practical choice for searing meat, roasting vegetables at high heat, or stir frying. Natalie Golba leans on avocado oil for these higher heat jobs, while saving EVOO for gentler cooking.

Vegetable Oil: A Broader Category Than the Label Suggests

"Vegetable oil" on a bottle usually means a refined, neutral oil, often soybean oil, though the term gets used loosely across the industry.

Vegetable oil tends to be high in polyunsaturated fat, with a fairly high smoke point that suits baking and general stovetop cooking.[1] Because it is so processed, vegetable oil loses antioxidant content compared with an unrefined oil like extra virgin olive oil or avocado oil.[1]

Trans fats deserve a quick mention here too. They were once common in partially hydrogenated vegetable oils used for margarine and packaged baked goods, until the FDA determined partially hydrogenated oils were no longer generally recognized as safe.[4] You are unlikely to find them in a bottle of cooking oil today, but they might still be used in the fast food industry.

Canola Oil and Corn Oil: Common, Refined, and Often Misunderstood

Canola oil is low in saturated fat, generally around 7 percent, and relatively high in monounsaturated fat, close to 60 to 65 percent. On paper, that fat profile looks fairly similar to olive oil's.

Canola oil's smoke point, well above 400°F, suits high heat cooking and baking. Current evidence generally supports canola oil as a heart-healthy option because of its favorable fatty acid profile, regardless of whether it is refined or expeller-pressed.

Corn oil follows a similar pattern on paper: a seed oil, high in polyunsaturated fat, with a neutral flavor and a smoke point suited to deep frying. It is also high in omega-6 fatty acids, essential in small amounts but easy to over consume given how common corn oil and other seed oils are in packaged food.

Seed Oils and the Debate You've Probably Seen Online

Seed oils, a category that includes corn oil, soybean oil, sunflower oil, and canola oil, have become a genuine flashpoint online, largely over their Omega-6 content and how heavily some are refined.

Current evidence does not support avoiding seed oils solely because they contain Omega-6 fatty acids. Overall dietary pattern and replacing saturated fats with unsaturated fats appear to be far more important than focusing on individual oils. Major health organizations still classify seed oils like sunflower and canola as heart-healthy swaps for saturated fat. [3][9] The only time they can be dangerous is when they are piling on top of an already oil-heavy diet and processed foods.

Sesame Oil and Other Oils Worth Knowing

Toasted sesame oil brings a bold flavor and a dose of vitamin E to many Asian dishes, but its lower smoke point means it is best used to finish a dish rather than to cook with. Regular, untoasted sesame oil has a neutral flavor and a higher smoke point suited to stir frying.

Rice bran oil has a notably high smoke point and mild flavor, a solid neutral option for high heat cooking. Palm oil and soybean oil round out the list of common cooking oils, each with its own tradeoffs.

Clarified butter, or ghee, is not a plant oil, but many cooks reach for it in place of regular butter thanks to its higher smoke point.

Coconut Oil: The One People Ask About Most

Coconut oil spent a decade as the darling of the wellness aisle, and it still draws more questions than any other oil in the pantry.

The honest picture: coconut oil runs roughly 80 to 90 percent saturated fat, higher than butter or lard. That’s what gives it the solid texture at room temperature and the long shelf life. It also puts it in a different category from olive and avocado oil, and the American Heart Association has been direct that the research doesn’t support treating it as a heart-healthy fat.[2]

Beef Tallow: Where It Fits, and Where It Doesn't

Beef tallow has recently regained popularity, but nutritionally it differs substantially from oils such as olive and canola oil. Roughly half of its fat is saturated fat. Diets high in saturated fat tend to raise LDL cholesterol, an established causal risk factor for atherosclerotic cardiovascular disease. Replacing saturated fats with monounsaturated and polyunsaturated fats remains one of the most consistently supported strategies for improving cardiovascular health.[7][8][9]

Flaxseed, Walnut, and Algae Oil: Three Worth Knowing

Flaxseed oil is one of the richest plant sources of alpha-linolenic acid (ALA), an omega-3 fatty acid, at roughly half its total fat. It also has one of the lowest smoke points of any oil, around 225°F, which makes it a finishing oil. Heat degrades exactly the fatty acids you bought it for. It also oxidizes quickly at room temperature, so it belongs in the fridge and gets used within a few weeks of opening.

Walnut oil follows the same pattern with a milder profile: some ALA, a distinctly nutty flavor, and a smoke point around 320°F. Good on roasted vegetables or in a vinaigrette, poor in a hot pan.

Culinary algae oil is the newcomer, produced by fermenting algae rather than pressing a seed. It’s very high in monounsaturated fat with a smoke point around 535°F, among the highest available, and a neutral flavor. Worth clarifying, since the names overlap: culinary algae oil is not the same product as an algae-derived DHA supplement. The cooking oil is chosen for heat stability, not Omega-3 content.

Deep Frying and High Heat Cooking

Very high, sustained heat, especially when food goes past golden brown into charred, produces compounds called heterocyclic amines and polycyclic aromatic hydrocarbons that are worth limiting.[10][11] Reusing the same oil over and over does something similar, since each round of heating breaks it down a little further.[10][12]

Instead, prioritize baking, steaming, boiling, or light sautéing, which generally produce fewer of these compounds while preserving more nutrients. When grilling or roasting, aim for a golden-brown color rather than blackened or burnt surfaces.

These cooking methods are associated with a healthier dietary pattern and lower exposure to potentially harmful chemicals.

Oils That Hold Up: High Heat Cooking

Deep frying places greater demand on an oil than almost any other method, since it is heated at a high, sustained temperature for an extended period.

Avocado oil, light olive oil, and canola oil are all reasonable choices, given their smoke points and fat profiles.[1][6] EVOO can technically be used, and research even shows it holds up well at high heat, but its bolder flavor and higher price make it a less practical everyday choice for a full pot of frying oil.[5][13]

Whichever oil you choose, keep an eye on visible smoke. If an oil starts smoking, that is your cue that it has already begun to break down, regardless of what the label promised.

What Is the Healthiest Oil for Everyday Cooking?

There is not one single healthiest oil for every kitchen and every cook. The honest answer depends on how you are cooking, what flavor you want, and what the rest of your diet looks like.

The Mediterranean diet, one of the world’s most extensively studied dietary patterns, regularly features extra virgin olive oil as its primary culinary fat, providing further support for its role as an excellent everyday cooking oil.

That said, EVOO and avocado oil are the two most consistently linked to good long term health outcomes in the current research, largely thanks to their fat profile and, for EVOO, its antioxidant content.[3][5][6] Avocado oil is the more practical pick for very high heat cooking, while EVOO suits lower and medium heat.

Healthy Cooking, Day to Day: The Bottom Line

There is not one single healthiest oil for every kitchen. The strongest evidence supports choosing oils rich in MUFAs and PUFAs, particularly when they replace sources of saturated fat. Extra virgin olive oil remains the best-studied oil within the Mediterranean dietary pattern, while avocado oil offers excellent heat stability for higher-temperature cooking.

Oils high in saturated fat, like coconut oil, are worth avoiding or using rarely, in small amounts, rather than as your everyday go-to.
